Do morning routines actually matter?

The verdict
Morning types show better outcomes on several measures, and the mechanism appears to be sleep rather than timing. In one analysis chronotype had no direct effect on academic achievement at all, and worked entirely through sleep quality and daytime sleepiness. No trial supports the specific five o'clock routines sold online, and the evidence that exists is largely cross-sectional.

What does the research actually compare?
Chronotypes rather than routines. Studies compare morning types against evening types on outcomes like academic performance and stress. Almost nothing tests a specific morning routine, so claims about cold plunges at five o'clock rest on no trial evidence at all.
That gap matters. Being a morning person and performing a morning ritual are different things, and the research is about the first.
Do morning types do better?
On several measures, yes, and the reason is the interesting part. A 2022 study of 294 high school students found chronotype had no direct effect on academic achievement. Morningness worked entirely through better sleep quality and reduced daytime sleepiness, and the model explained 13 per cent of the variance in achievement decline.
Shimura, Sakai and Inoue published this in Sleep and Biological Rhythms. Their framing is that sleep disturbance and daytime sleepiness mediated the relationship, and chronotype itself did not.
Elsewhere, evening types report higher perceived stress and show longer time to fall asleep with more variable weekend schedules. Some studies find no difference in grades at all, so the picture is mixed.
The limitations here are real. This was cross-sectional, at one school, with self-reported achievement rather than actual grades.
So what is doing the work?
Sleep, and the fit between your schedule and your biology. Evening types living on a morning schedule accumulate a mismatch, going to bed late because that is when they can sleep and rising early because that is when the world starts.
Morning types on the same schedule pay nothing. They are not disciplined, they are aligned, and the advantage that appears in the data is largely that alignment.
Which reframes the whole question. The benefit of a morning routine may be that it enforces a consistent sleep schedule, and consistency is what the sleep evidence actually supports.
Can you become a morning person?
Partly. Chronotype has a substantial genetic component and shifts with age, so it is not simply a choice. It can be moved somewhat through light exposure and consistent timing.
Whether you should is a separate question. An evening type forcing a five o'clock start usually loses sleep rather than gaining hours, and the mediating pathway here says lost sleep is precisely what costs you.
Where you have control over your schedule, working with your chronotype is better supported than overriding it.
What is worth keeping?
Consistency over earliness. A regular wake time, including at weekends, is the part with real support, and it is the part morning routines quietly deliver.
Get daylight early. It anchors the body clock and helps whatever time you are aiming for.
Ignore the specific rituals. Nothing supports a particular sequence of activities, and a routine you will actually repeat beats an impressive one you abandon in a fortnight.
